Cutting Without Wrecking Your Lifts

How I’d run a fat-loss phase that keeps strength: moderate deficit, high protein, keep the big lifts, walk more, deload when needed — not cardio punishment.

A cut should make you leaner, not weaker and miserable. If the bar is falling apart every week, the deficit (or the recovery) is wrong — not your “work ethic.”

TL;DR

  • Aim roughly 15–20% below maintenance — adjust from the scale trend over 2–3 weeks.
  • Keep protein high and training quality on the big lifts.
  • Add steps / easy walking, not endless HIIT on empty.
  • Expect some gym performance noise. Collapse is a signal to ease up or deload.

Setup before you slash calories

  1. You’ve been training consistently — see full body or your current split.
  2. You roughly know maintenance (weight stable for a few weeks).
  3. Sleep isn’t already a disaster — sleep for lifters.

Cutting on top of chaos just teaches you that dieting “doesn’t work.”

Deficit that doesn’t torch you

Lever Practical call
Calories ~15–20% under maintenance to start
Rate Roughly 0.5–1% body weight / week for many — slower if already lean
Protein Toward ~1.6–2.2+ g/kg — protein targets
Carbs Bias around training so sessions don’t feel like sludge
Fats Don’t zero them; keep a sane floor

Track the trend, not one salty dinner. If weight isn’t moving for 2–3 weeks, adjust a little — don’t crash diet.

Hunger noise (habit snacks, not true meal hunger) is a different problem — caffeine + a near-zero-cal ritual can help some lifters without eating the plan: Energy drinks vs pre in a deficit.

Training on a cut

  • Keep compound lifts. Don’t switch to “toning” circuits.
  • Progress when you can; maintain when you must — still logs progressive overload intent.
  • Leave reps in reserve. Failure-every-set plus a deficit is a short story.
  • Volume may need a trim if recovery tanks — that’s smarter than ego.

Cardio that helps

  • Daily walking is the cheat code for NEAT — walking for lifters.
  • Optional: one harder conditioning session if sleep and lifts hold.
  • Punishment cardio to “earn food” usually backfires.

When strength drops

Some drop is normal as body weight falls. Panic when:

  • Sleep and mood are wrecked
  • Joints are angry
  • Every lift is sliding for weeks

Then: slightly more food, fewer hard sets, or a deload. Stress management matters — stress and lifting.

Exit the cut on purpose

Don’t “surprise bulk” with takeaway month. Either reverse diet toward maintenance, or move into a planned small surplus — lean bulk basics. Longer phased education: blueprint phase 1 cut.
