Sleep for Lifters: The Unpaid Coach

Why 7–9 hours protects your lifts, how to build a sleep window you’ll keep, and what to do when training ambition outruns recovery.

Scope: Recovery · Yeh Bro System step 4.

You can out-train a bad night once. You can’t out-train a bad month. Sleep is where progressive overload gets paid.

TL;DR

  • Treat 7–9 hours as training support, not lifestyle fluff.
  • Same bedtime most nights beats heroic weekend catch-up.
  • If sleep is trashed for days, cut volume or deload — don’t add stims and pray.
  • Magnesium / “sleep stacks” are optional footnotes, not a substitute for a dark room and a real bedtime.

What sleep does for the logbook

Poor sleep stacks with:

  • Weaker performance and worse reps in reserve judgment
  • Higher perceived effort for the same weights
  • Hunger and craving noise on a cut — cutting guide
  • Mood and stress reactivity — stress and lifting

That’s why Start here puts sleep before deep culture reading.

Build a window you’ll keep

  1. Pick a wake time you actually need.
  2. Count back 7.5–9 hours for lights-out.
  3. Protect the last hour: dimmer lights, less scroll combat, caffeine cutoff that matches your sensitivity — caffeine timing.
  4. Keep the room dark, cool-ish, and boring.

Travel and shift work break the ideal — then you manage damage, not fantasy. Catch sleep where you can without turning every night into a debate.

Training adjustments when sleep tanks

Situation Move
One rough night Train, but leave more reps in reserve
Several rough nights Drop a set or two across the week
A wrecked week Formal deload
Chronic insomnia / apnea signs Talk to a clinician — not a fitness blog

Ambition without recovery is how people quit in month three.

Supplements — keep the hierarchy honest

Order of operations still wins:

  1. Bedtime and light hygiene
  2. Alcohol honesty (it fragments sleep for a lot of people)
  3. Then optional helpers with conservative expectations — e.g. magnesium literacy in magnesium for lifters · /go/mag-iherb

Creatine timing myths don’t override sleep — when to take creatine.

Walks and wind-down

An evening walk can help some people downshift — walking for lifters. Hard late HIIT plus a huge late meal is a different story. Experiment; don’t dogma.
