What Calories Actually Are for Lifters

Calories as energy for cut vs bulk — why the scale noise isn’t mysticism, how surplus and deficit behave over weeks, and where macros fit without pie-chart religion.

A calorie (technically a kilocalorie on labels) is a unit of energy. Your body uses that energy to stay alive, move, digest food, and recover from training. Cut vs bulk is mostly about whether you’re a bit under or over what you burn across weeks — not whether rice is “evil” after 6 pm.

TL;DR

  • Energy in vs energy out drives fat change over weeks, with water/glycogen noise day to day.
  • Deficit ≈ lose fat (if honest and sustained). Surplus ≈ gain weight (hopefully some muscle if you train).
  • Macros (protein, carbs, fat) are how you split calories — they don’t repeal energy balance.
  • Next: estimate maintenance · macro split basics.

Cut vs bulk without mysticism

Goal Energy story Lifter job
Hold weight Near maintenance Build skill, sleep, protein habit
Lose fat Modest deficit Keep training quality — cutting guide
Grow Small surplus Don’t dirty-bulk the cut away — lean bulk

The scale lies short-term: sodium, carbs, creatine water, hormones, stress. Use trends + waist/photos — tracking weight / waist / photos · sodium / scale panic.

Where “calories out” comes from (first-pass glossary)

You’ll see these everywhere — expand once, then move on:

Term Plain English
BMR / RMR Basal / resting metabolic rate — energy to stay alive at rest (formulas estimate; they’re not lab truth)
TEF Thermic effect of food — digesting/processing what you eat (protein costs a bit more than fat)
NEAT Non-exercise activity thermogenesis — fidgeting, steps, standing, chores
EAT Exercise activity — the gym, sport, hard cardio
TDEE Total daily energy expenditure — roughly the sum of the above

You don’t need a PhD. You need a workable maintenance estimate, then a nudge. Full method: estimate maintenance calories.

Macros sit inside calories

If calories are wrong, perfect 40/40/20 pie charts still won’t save the phase.
